Spider-Man is back on the big screen—and you know what that means: another seriously athletic workout inspired by the Web-Slinger himself.

This time, all eyes are on Tom Holland’s take on the iconic superhero, whose training style is more agility-focused than ever before.

With a background in gymnastics and dance, Holland brings the most acrobatic version of Spider-Man yet—and his training reflects that.

So what does it take to survive the same type of workout plan that let him pull off backflips and wall crawls with ease?

Here’s a full-body, circuit-based plan built around strength, endurance, and explosive agility—as used during Holland’s physical prep for the role.

What Makes Tom Holland’s Spider-Man Physique So Unique?

Unlike previous iterations of Spider-Man, Tom Holland presents lean athleticism instead of bulky muscle. At 5’6” and roughly 140 pounds, his goal wasn’t mass—it was function.

His movement skills needed to feel organic during action scenes, often requiring filming stunts repeatedly with minimal rest.

“He needed to look strong and move like a gymnast—not like the Hulk,” said his trainer George Ashwell, in an interview on Holland’s prep for Spider-Man: No Way Home.

The Spider-Man-Inspired Full Body Workout

This program is broken up into three circuits or “acts,” mimicking the structure of a blockbuster Spider-Man movie. Each act contains three exercises, performed back-to-back in a circuit format.

Here’s how it works:

  • Perform each exercise in the act with no rest in between.
  • Complete all three exercises to finish one round.
  • Do 3 total rounds per act with 60–90 seconds of rest only between rounds.
  • Train 5 days per week: 3 days of circuits/weights, 2 of cardio or agility-based training.

Act One: The Setup

The first circuit focuses on building foundational strength while igniting endurance through compound movements.

  • Deadlifts – 8 reps
  • Incline Dumbbell Press – 10 reps
  • Dumbbell Thrusters – 12 reps

This sequence hits posterior chain muscles like hamstrings, glutes, and lats, then shifts to upper chest and shoulders, finishing with a metabolic blast through squat-to-press thrusters.

“I felt pretty good until the squat thrusters. That was so tough,” one participant shared after completing this round.

Act Two: The Conflict

This round targets the upper body with a powerful mix of pull strength, posterior chain explosiveness, and unilateral core work.

  • Chin-ups – 8 reps (supinated grip for increased biceps engagement)
  • Dumbbell Swings – 15 reps
  • Commando Rows – 8 reps per side

Chin-ups torch the lats and biceps, while dumbbell swings fire up the glutes and hamstrings. Commando rows test balance and core strength with alternating arm work in a high plank position.

“You’re keeping your heart rate high, demanding stabilization, and boosting stamina. It definitely hits harder than a classic hypertrophy workout,” shared one of the workout participants during the challenge.

Act Three: The Resolution

Finishing strong, the final circuit turns focus to core endurance, total-body coordination, and cardiovascular stamina.

  • Hanging Knee Raises – 12 reps
  • Bear Crawls – 20 meters
  • Mountain Climbers – 20 seconds

Hanging knee raises work lower abs and grip endurance. Bear crawls test coordination and core control. Mountain climbers burn out the abs while spiking the heart rate for metabolic conditioning.

“This one takes skills,” they admitted, wrapping up the final round. “That was a good one.”

Why This Style of Training Works for Spider-Man

Tom Holland’s Spider-Man needs to swing, jump, dive, and flip across the skyline—repeatedly. That movement demands more than just brute force.

  • **Agility and balance** – Built through dynamic core work and multi-planar movement.
  • **Endurance** – Sustained through repeated circuits that push cardiovascular and muscular limits.
  • **Explosive strength** – Trained via movements like deadlifts, swings, and thrusters.

It’s no coincidence that Holland’s natural background in gymnastics and ballet plays into these strengths. He even performs many of his own stunts during filming.

Tailor the Workout to Your Level

You don’t need to match Tom Holland’s frame (or flips) to benefit from this workout.

If you’re taller or heavier like the Buff Dudes—around 6’2”, 215 lbs—this kind of circuit may feel especially demanding. The mix of bodyweight exercises and high-intensity lifts will challenge both strength and stamina.

Here’s how to scale the workout for your fitness level:

  • Beginner: Reduce the rep ranges and length of each circuit to 2 rounds.
  • Intermediate: Use moderate weights and stick with the full 3 rounds.
  • Advanced: Increase intensity by adding tempo (e.g., 3-second eccentric) or limiting rest between sets.

The Final Word

This Spider-Man-inspired workout is about far more than just looking the part—it’s about leveling up in strength, speed, balance, and resilience.

Whether you’re a diehard Marvel fan or simply searching for a fresh functional routine, this three-act training plan invites you to push limits and move like a superhero.

Just remember: spandex is optional—but sweat is guaranteed.
