It’s not every day you see a Hollywood superhero on the verge of throwing up mid-set — but that’s exactly what happened when Chris Hemsworth took on an intense arm workout with ultra-athlete Ross Edgley.

In a recent video, Hemsworth and Edgley dive into the pain-inducing world of occlusion training, also known as blood flow restriction (BFR) training.

The technique involves strapping off veins to trap blood in the muscles, causing insane pumps, metabolic stress — and as they both found out — a whole lot of discomfort.

Though it looks like pure torment, there’s legitimate science behind it. And it might just be one of the most powerful tools to boost muscle growth with lighter weights.

Here’s what their workout involved, how occlusion training works, why it’s so effective — and what to know before trying it yourself.

Chris Hemsworth’s “Sickening” Arm Workout: A Quick Breakdown

The workout is deceptively simple. Just two exercises across four rounds — but once you’re strapped into BFR cuffs, nothing feels easy.

  • 10 reps of dumbbell hammer curls (10 kg or ~22 lbs)
  • Isometric rope hold: 5 seconds with the right hand on top, then 5 seconds with the left hand on top

What’s the catch? Your arms are wrapped in constrictive cuffs that partially block blood flow. Within seconds, the pain kicks in. By the end of the first round, Hemsworth is visibly cramping, sweating, and saying things like “I feel a bit sick.”

What Is Occlusion Training?

BFR training involves applying pressure to the top of a limb — usually arms or legs — to partially restrict venous blood flow. That means blood pumped into the muscle by the arteries can’t escape through the veins. The result?

When your muscles swell up from trapped blood, it causes cellular stress and signals the body to trigger growth. Add elevated lactic acid and high-intensity contractions into the mix, and you’ve created a perfect environment for hypertrophy.

Ross highlights a fascinating point — BFR can lead to a surge in growth hormone. Research supports this, showing that growth hormone levels spike significantly following low-load BFR training.

“What happens as a result is growth hormone just goes right through the roof — the two are directly correlated,” says Edgley in the video.

One of BFR’s biggest perks is that you don’t need heavy weights. Most protocols use just 20-30% of your 1-rep max. That makes it ideal for:

  • Always use proper cuffs — don’t wrap with belts or resistance bands.
  • Don’t use too much pressure — cut off veins, not arteries. Blood should still reach the limb.
  • Limit time under restriction — keep BFR sets short and take rest breaks between.
  • Avoid if you have vascular or cardiovascular conditions.

BFR isn’t just for elite lifters or movie stars preparing for superhero roles. You might benefit from occlusion if you:
