Beyond strength lies hypertrophy—pure muscle growth—followed by various forms of endurance: muscular endurance, anaerobic power, VO2 max capacity, and long-duration endurance.

Some of those cross over and some are actually a little bit contrarian to the other ones. So pushing towards one is maybe going to sacrifice something else.

This reality makes intentional program design critical—you can’t optimize everything simultaneously.

The Foundation: Progressive Overload

Regardless of which adaptation you’re chasing, one principle reigns supreme: progressive overload.

Adaptation physiologically happens as a byproduct of stress. So you have to push a system.

The critical factor for strength: intensity must remain above 85% of your one-rep max for trained individuals, or around 75% for beginners.

Because strength development depends on recruiting high-threshold motor units and fast-twitch muscle fibers, heavy loads are non-negotiable. This naturally limits repetitions to five or fewer per set.

Cutting rest short might make workouts feel more “intense,” but it forces you to reduce either weight or reps, eliminating the very stimulus needed for strength gains.

For time efficiency, he recommends supersetting: training different muscle groups during rest periods rather than scrolling through your phone.

Building Muscle: The Hypertrophy Playbook

When the goal shifts from strength to muscle growth, the programming variables change substantially.

The programming is idiot proof. The work is hard though.

According to Galpin, hypertrophy training offers remarkable flexibility in rep ranges—anywhere from 5 to 30 reps per set produces equivalent muscle growth, provided you train close to muscular failure.

Unlike strength training where intensity is king, volume drives hypertrophy. Recent meta-analyses suggest a minimum of 10 working sets per muscle group weekly, with 15-25 sets optimal for most trained individuals.

The protein synthesis process is a 24 to 48 hour thing. Let that thing finish and let that signal go back to baseline and then hit it again.

Training through complete ranges of motion not only maximizes strength and hypertrophy but also maintains joint health and movement quality as you age.

Exercise Selection Strategy

The Mind-Muscle Connection Is Real

Both Huberman and Galpin emphasized the critical role of intentionality during training.

Research shows that the intent to move explosively produces greater power development than the actual bar speed—even when velocity is identical. Similarly, consciously focusing on contracting target muscles appears to enhance hypertrophy beyond just moving weight.

The Game-Changing Practice: Post-Workout Down-Regulation

Perhaps the most impactful recommendation was Galpin’s protocol for breathing-based recovery immediately after training.

Huberman shared his personal experience implementing this practice:

All I did was introduce a five minute down-regulation… And I noticed two things. One, I recovered more quickly workout to workout. And the other is that I used to have this dip in energy that would occur three or four hours after a hard workout.

The protocol is simple: Spend 3-5 minutes doing controlled breathing after every workout. Focus on nasal breathing with exhales twice as long as inhales, box breathing (equal duration inhale-hold-exhale-hold), or physiological sighs.

This practice signals your nervous system that the stress is over, accelerating the shift from sympathetic (fight-or-flight) to parasympathetic (rest-and-digest) dominance.

Eccentric-only training offers another powerful activation tool. For example, if you can’t feel your lats during pull-ups, step to the top position and focus exclusively on the lowering phase under control.

Eccentrics are great for strength development, very good for hypertrophy, and allow you to focus on control.

This targeted approach—which might take 6 weeks to 6 months—eventually allows full integration of that muscle into complete movement patterns.

Power Development: Strength Meets Speed

Training for power uses the same 3-to-5 framework as strength training, with one critical difference: intensity drops to 40-70% of one-rep max.

Because power equals force multiplied by velocity, you need lighter loads that allow maximal movement speed. The intent to move explosively matters more than the actual weight lifted.

This is why world records continue falling in weight-class sports like powerlifting—athletes get stronger and more powerful without adding muscle mass by mastering neural efficiency and movement quality.

Training Frequency: Strength vs. Hypertrophy

For strength: You can train the same muscle group daily if desired, though twice weekly per muscle provides excellent results for most people. Three times weekly is optimal for many.

For hypertrophy: Training each muscle 2-3 times weekly works best, allowing 48-72 hours between sessions for protein synthesis to complete.

The difference stems from recovery demands—strength training creates minimal muscle damage, while hypertrophy work requires tissue repair time.

The 75/75 Rule of Thumb
