Running faster while keeping your heart rate low might sound too good to be trueโ€”but itโ€™s entirely possible. In fact, elite running coach Nicklas Rossner has helped countless runners improve their pace while staying in full control of their breathing and energy levels.

โ€œSpeed and control arenโ€™t opposites,โ€ Rossner says. โ€œWhen your training is structured right, you can get significantly faster without your heart rate skyrocketing.โ€

Why a Lower Heart Rate Can Make You a Better Runner

Itโ€™s a common myth that running harder always equals running better.

While high-intensity workouts do offer cardiovascular and metabolic benefits, relying on them alone often leads to burnout, injury, and frustrating plateaus. Many runners push themselves to exhaustion three times a week, expecting steady improvementsโ€”but instead end up stuck or sidelined.

By contrast, training with a lower heart rate taps into the bodyโ€™s aerobic system. This allows you to run longer, recover faster, and train more frequently. Over time, these consistent, manageable sessions build the endurance engine needed for faster running.

โ€œThe best runners in the world donโ€™t go hard every day,โ€ Rossner explains. โ€œThey go easy most of the time so they can go hard when it counts.โ€

1. Find Your Optimal Cadenceโ€”Itโ€™s Not Always 180

For years, the number 180 steps per minute was considered gospel in the running community. That number originated when legendary coach Dr. Jack Daniels noticed elite runners hitting that cadence during the 1984 Olympics.

But science has since shown that this โ€œone-size-fits-allโ€ approach misses the mark.

In a treadmill study analyzing 12 runners at various paces (90%, 100%, and 110% of their usual speed), researchers measured heart rate and stride frequency. The result? The heart rate formed a parabolic curve in relation to cadence.

In other words, thereโ€™s a sweet spot where the heart rate is lowest. Move above or below it, and your heart starts working harder.

Interestingly, novice runners consistently chose cadences that were lower than optimal. That means many runners could lower their heart rate just by adjusting their stride frequency.

Rossner has seen this firsthand:
โ€œMost recreational runners tend to โ€˜plodโ€™ rather than glide. A small bump in cadence can dramatically improve both efficiency and comfort.โ€

To test your own cadence, hop on a treadmill, set up a camera, and try running at slightly different step rates. Aim to stay within the 170โ€“180 steps per minute range if youโ€™re running at recreational speeds.

2. Breathe Like a Pro Runnerโ€”From the Belly, Not the Chest

Most runners breathe too shallowly or too fastโ€”especially when things get tough. This type of breathing puts extra stress on the system and leads to faster fatigue.

Instead, aim for diaphragmatic breathingโ€”deep breaths that expand the belly, not the chest.

โ€œThink of your body like a bicycle tire,โ€ Rossner says. โ€œIf thereโ€™s not enough air, you canโ€™t go fast. If thereโ€™s too much, it bursts. The key is breathing in just enough, and exhaling fully.โ€

In one study, athletes who trained their breathing showed multiple benefits:

  • Lower resting heart rate
  • Less stress post-exercise
  • Better posture and movement efficiency

For real results, practice this technique:

  • Inhale deeply through the nose, letting your stomach expand
  • Exhale slowly and completelyโ€”as if trying to fully empty the lungs

Rossner adds a trick from personal experience:
โ€œHyper-focusing on the exhaleโ€”really emptying the lungsโ€”can calm your heart rate quickly, even mid-run. Itโ€™s something I teach all my runners.โ€

3. Train With Polarized Intensity for Maximum Results

Not all miles are created equal. According to a study published in the Journal of Applied Physiology, how you divide your training intensity matters just as much as how much you train.

Researchers split 30 recreational endurance runners into two training groups:

  • Polarized Training Group: 77% low-intensity (Zone 1), 3% moderate (Zone 2), 20% high-intensity (Zone 3)
  • Moderately High Intensity Group: 46% low, 35% moderate, 19% high

After several weeks, both groups improved their 10K timesโ€”but the polarized training group improved by 5%, while the moderately high-intensity group saw only a 3.6% improvement.

The key takeaway? Avoid the “gray zone”โ€”that moderate intensity where youโ€™re working hard but not hard enough to get faster, and not easy enough to recover.

โ€œYou should be able to hold a conversation on 80% of your runs,โ€ says Rossner. โ€œThen, when itโ€™s time to push, your body will actually respond.โ€

A good rule of thumb:

  • Spend most of your weekly training (about 4 out of 5 runs) at an easy, conversational pace.
  • Reserve one session for speed work or intervals.

4. Get Your Easy Pace Rightโ€”Science Says Slower is Better

Itโ€™s tempting to think that if youโ€™re not sweating buckets or gasping for air, your workout isnโ€™t doing much. But when it comes to building endurance and speed, that couldnโ€™t be further from the truth.

Slow running triggers a powerful set of adaptations:

  • More mitochondria โ€“ the energy-producing centers of your cells
  • Increased capillaries โ€“ for better oxygen delivery
  • Higher myoglobin โ€“ to hold and move oxygen within muscles

These adaptations improve efficiency and staminaโ€”two essential ingredients for running faster at any distance.

So how slow should you go?

Research shows that:

  • Capillary growth peaks at 60โ€“75% of your 5K pace
  • Myoglobin and mitochondrial development peak at 55โ€“75%

You donโ€™t get extra benefit from running faster than 75% of your 5K paceโ€”but you do get nearly the same benefit running as slow as 50%.

If your 5K time is 20 minutes, your slow run pace should fall between 8:00 and 9:20 per mile.

โ€œMost people run their easy runs too hard,โ€ Rossner warns. โ€œBut going slower builds your aerobic base, makes you more efficient, and lowers your heart rate in the long term.โ€

With the right strategyโ€”optimized cadence, smart breathing, polarized intensity, and slower long runsโ€”any runner can build the engine that supports faster, stronger performances with a calm, steady heart.

โ€œWhen you put it all together, you donโ€™t just run fasterโ€”you feel better doing it,โ€ Rossner says. โ€œThatโ€™s the sweet spot every runner should aim for.โ€
