Finding Your Zone 2

Hamilton offers two simple methods to identify proper intensity:

Option 1: The Talk Test
Can you speak in complete sentences and breathe through your nose while moving? You’re likely in Zone 2. Sucking wind means you’ve pushed too hard.

Option 2: Heart Rate Formula
Take 180 minus your age for an upper limit estimate. While imperfect, this ensures you’re staying aerobic.

Hamilton recommends starting with two to three Zone 2 sessions weekly, building from 45 to 90 minutes. Pace doesn’t matterโ€”staying within the correct heart rate zone does.

Strength: The Framework That Supports Endurance

A powerful engine on a weak frame fails quickly under operational demands.

This is not just about getting jacked. In fact, mass is very expensive calorically. It costs oxygen, calories, and energy. You want to be strong for your size so your body can handle hours of load without leaking energy.

Hamilton emphasizes viewing legs, posterior chain, and core as stabilizers. Every step under load becomes a repetition under tension.

Poor stabilization leads to posture breakdown, compromised gait, and massive energy waste.

Key Strength Movements

  • Trap bar deadlifts: Develop force generation through hips and legs
  • Zercher squats: Mimic posture and bracing required under load
  • Split squats: Build single-leg strength and control
  • Carries: Teach sustained tension and efficiency over time

Two to three full-body sessions weekly provides sufficient stimulus. Marathon gym sessions aren’t necessaryโ€”crisp, controlled lifts that build capacity and resilience are.

Critical distinction: Don’t chase fatigue or pump in training. Build strength that supports endurance at mile 10, not just rep five.

Rucking: Where Most People Go Wrong

Hamilton sees athletes consistently sabotaging ruck training by treating every session like race day.

Most rucks should involve controlled, low-intensity walking. This approach builds aerobic conditioning with minimal recovery cost, allowing greater total volume without breaking down.

And rucking is a skill. It is not just a workout. Your body needs time to adapt to the load, the impact, and the repetitive movement.

Hamilton draws on his experience during Special Forces Qualification Course, where operators spend countless hours under packs. By the end, something shiftsโ€”not the weight itself, but confidence through exposure.

Smart Ruck Progression

Hamilton’s formula for sustainable improvement:

  1. Start light and build distance first
  2. Add weight gradually
  3. Never progress both simultaneously
  4. Keep most rucks at easy, sustainable pace
  5. Save hard efforts for key sessions or final peak phases before selection

This systematic approach builds capacity while preserving recovery. Rucking becomes second nature rather than constant suffering.

The 10-15% Rule: Protecting Long-Term Progress

Hamilton identifies rapid mileage increases as the biggest mistake in endurance development.

Athletes jump from modest weekly volume to double or triple overnight. Joints, tendons, and connective tissue simply can’t adapt that quickly. The result? Injury derails progress entirely.

The guideline: Increase total weekly mileage by no more than 10-15%. This allows physiological adaptation without overload.

If something feels problematic, back off immediately and keep work sub-threshold.
