Everyone thinks they’re fit until they actually have to prove it.
That’s the premise behind a recent fitness challenge that brought together four people of different ages and backgroundsโnot just for show, but to create a benchmark anyone can measure themselves against.
In a recent YouTube video, popular fitness expert and physical therapist Jeff Cavaliere gathered a 30-year-old, a 72-year-old, a 50-year-old, and a 53-year-old police officer to tackle seven fitness tests designed to expose weaknesses most people don’t even know they have.
The real question? How would you perform?

Single Leg Wall Sit: The Deceptively Simple Burner
The first test looks easyโuntil it’s not. The single leg wall sit evaluates hip and ankle stability, static quad strength, and muscular endurance.
Set up with your back flat against a wall, knee bent at 90 degrees, and one leg lifted off the ground. Hold for 30 seconds on each leg.
Most of you watching right now are probably thinking, ‘Yeah, Jeff, that’s not a hard one. I could do that.’ However, 10 seconds in, you start to change your mind.
This test isn’t punishmentโit’s information. If holding your leg in place is a struggle, imagine what happens when you have to move that unstable leg repeatedly, like during running.
Cavaliere often uses this assessment as a sports physical therapist to test ACL injury risk, since instability above and below the knee significantly increases susceptibility.
Wall Splat Test: Full-Body Mobility Check
If holding your body in place exposes one set of problems, moving through space reveals many more.
Face a wall with toes one to two inches away, slightly turned out. Raise arms straight overhead without leaning on the wall. Keep chest and head up, then sit into a full squat below parallel.
This movement demands ankle mobility, hip mobility, thoracic spine extension, overhead shoulder mobility, and pelvic controlโall simultaneously.
Limited ankle mobility shows up as insufficient dorsiflexion, forcing the body to compensate by cutting depth short or losing position entirely.
Watch for drifting armsโusually a sign of restricted thoracic spine mobility. When extension is limited there, shoulders can’t maintain proper overhead position.
I got through it, but I’ll be honest, my lower back wasn’t too happy about it. It immediately seized up and started cramping like crazy because of how hard I was contracting it to keep the proper position of my pelvis.
That happens when lumbar spine muscles compensate for work the thoracic spine and hips should be handling.
Hand Release Push-Up Test: Endurance Under Fire
This variation ensures proper form while testing upper body strength, muscular endurance, and core stability under fatigue.
Start face down, arms extended overhead. Bring hands back just outside shoulders and press into a plank. Lower chest completely to the floor, briefly lift hands, replace them, then press to full extension.
Age-based benchmarks for men:
- 20s-30s: approximately 50 reps
- 40s: 40 reps
- 50s: 5-10% decline from 40s
- 60s-70s: another 7-12% decline per decade (around 32 reps)
For women in their 40s: 30 reps, with the same general decline pattern.
Pay attention not just to who stops first, but how they stop. Sagging hips, shortened range of motion, tempo changesโthese matter because quality counts as much as quantity.
Dead Arm Hang: Two Minutes of Truth
Grab a bar with hands shoulder-width apart, feet clearing the ground. Depress shoulders by pulling them away from ears to engage scapula and stabilize the shoulder joint.
Target time: 2 minutes for men in their 40s, with a 1-second deduction for every year thereafter. For women in their 40s, aim for 1 minute 15 seconds, with the same deduction pattern.
This isn’t just grip strength. You’re looking at forearm endurance, scapular stability, overhead shoulder mobility, thoracic extension, and your core control to keep your body from wavering the whole time you’re up there.
Most people don’t make it halfway. When they drop, it’s usually not the hands failing firstโit’s shoulders losing position, core losing stiffness, and the body desperately trying to compensate.
Grip strength itself has been strongly linked to overall health outcomes. But this test reveals how well the entire system holds together under simple demand.
Side Plank Leg Lift: Lateral Stability Revealed
Set up on your side with forearm flat, elbow directly under shoulder. Lift hips to create a straight line from shoulder to hip. Raise top leg to 45 degrees and hold.
Target: 30 seconds on each side for both men and women, all ages.
This assesses lateral pillar strength, hip abductors (notoriously weak even when other lower body muscles are strong), and trunk stability under load.
People rarely fail all at once. Position drifts graduallyโhips sag, shoulders sink, trunk rotates, or the top leg creeps forward to create balance the core should be controlling.
Making it 30 seconds doesn’t guarantee a pass. Quality matters as much as quantity, and only slight body shifting is allowed.
The Old Man Test: Balance and Control
Despite the name, this test applies to anyone and reveals functional age better than birthdate.
Put on a sock and shoe while standing on one leg, without holding anything. Keep the foot off the ground until the shoe is tied.
This evaluates single-leg balance, ankle mobility, hip stability, and proprioceptionโyour ability to sense position and make constant micro-adjustments.
It’s not about strength; it’s about control. Extra touches, resets, or wobbling all count against you.
Pull-Ups: The Great Equalizer
This test gets the most pushback, but that’s exactly why it matters.
Full extension at bottom, chin clearly over bar at top. No kipping, no half reps, no shortcuts.
Standards:
- Men in their 40s: 15 unbroken reps
- Women in their 40s: 7 reps
- Men in their 70s: 7-10 reps
Pull-ups measure strength relative to body weight. Carrying excess weight without the strength to move it gets exposed immediately.
Look at how most people train. It’s heavily biased towards the front side, the show muscles, right? Chest, arms, shoulders, abs, and not nearly enough attention being paid to the backside muscles controlling your posture and your upper body pulling strength.
With over half the population sitting above 25% body fat for men and 30% for women, excess weight becomes a penalty on every rep.
Expect a 5-10% strength loss per decade, depending on age and training consistency. But even fit individuals in their 70s should manage 7-10 clean reps.
Standards Exist for a Reason
Not everyone will meet these benchmarks right nowโthat’s reality.
A large percentage of the population is overweight or obese. If everyone qualified as “fit,” the word would lose all meaning. Standards give the concept value.
These tests aren’t about calling anyone out. They provide a starting point and identify exactly what needs work.
Every test points to something specific: a weakness to address, a limitation to improve, a gap to close. When addressed, improvements extend beyond test performanceโyou move better, feel better, and live better.
Fitness encompasses more than muscular strength. Cardiorespiratory fitness and mental health matter just as much. But these seven tests offer a clear picture of where you stand todayโand more importantly, a starting point for where you’re headed.
All seven tests are trainable, which means all weaknesses are fixable.
