Not all capabilities age at the same rate.

As you move beyond your 40s, power output becomes the first to decline. That explosive, quick-movement capability—like a vertical jump or sprint—fades rapidly. In fact, by your 50s, your vertical jump may be only half what it was in your teenage years.

Next goes strength, though it tends to decline more slowly. Finally, muscle mass begins to drop off.

“That’s the order in which you lose things: power, strength, then muscle mass,” said Peter Attia, MD, in a recent conversation.

This doesn’t mean muscle mass doesn’t matter—far from it. Muscle acts as a critical glucose sink and bolsters metabolic health. But it does mean that maintaining or building power and strength later in life requires deliberate, targeted action.

This Is the Foundational Decade to Train for the Future

Between your 50s and 70s lies a crucial performance window. As Peter Attia puts it, “You want to build up as much physiologic reserve as you can during this period.”

That’s because age slows capability—and recovery. Older bodies bounce back more slowly, and injury or inactivity can set you back months or years.

For example, where a month off in your 30s might have led to a few weeks of rebuilding, at 60, that same month off may cost 2–3 months of training to recoup lost ground.

That’s why consistency is everything.

  • Don’t stop training.
  • Don’t take long breaks if you can help it.
  • And don’t underestimate how fast function declines without stimulus.

Energy Isn’t What It Used to Be—But Why?

Even with good sleep and clean nutrition, many find themselves struggling with a distinct drop in “drive” or energy.

“Why do I have less energy?” neuroscientist Andrew Huberman recalls being asked by the late Ben Barres, a legendary Stanford neuroscientist. “I don’t know,” he answered honestly. “It’s a great question.”

And to this day, science still doesn’t offer a definitive answer.

However, a few contributing factors stand out:

  • Mitochondrial decline: Your body’s energy factories—mitochondria—tend to diminish in both number and function with age.
  • Nutrient partitioning shifts: Hormonal changes can affect how efficiently your body processes and uses carbohydrates and fats.
  • Type 2 muscle fiber atrophy: These fast-twitch fibers that generate burst energy fade earlier and faster due to age-related changes in activity and hormone levels.

Supplements like NMN or NR may show minor boosts to NAD+ levels, but most experts agree: they don’t outperform the basics.

“I just can’t imagine that those things even compare to what good sleep, good exercise, and good nutrition do for your energy levels and vitality,” Attia said.

Recovery Starts to Matter More Than Effort

If you’re over 50 and still training hard—that’s fantastic.

But a critical shift happens in this decade: training intensity becomes secondary to recovery quality.

“We still do hard workouts,” says Attia, “but recovery plays a greater role. We’re just not quite as resilient as we used to be.”

That means:

  • Being mindful of sleep quality—not just quantity
  • Adjusting your training load if soreness lingers for days
  • Focusing more on mobility, warmups, and cooldowns

You may also notice things like colds, fatigue, or minor injuries hit harder or take longer to resolve. Proactive self-care becomes protective armor against those setbacks.

Timing Your Workouts for Maximum Energy

One surprising—and often overlooked—lever for longevity and daily productivity? When you train during the day.

Huberman noted that early morning workouts, even when starting tired, gave him significantly more energy throughout the day compared to training mid-morning or later.

“If I complete my workout before 9:00 a.m., I have more energy all day long,” he said. “But if I workout around 10 or 11 a.m., I’m more tired in the afternoon—it becomes a little defeating.”

Why Morning Movement Might Work Better

Although more research is needed here, experts hypothesize that it relates to:

  • Circadian alignment: Exercise early helps shift your body temperature and hormone rhythm to promote earlier energy surges.
  • Mental clarity: Cardio and strength workouts reduce stress and elevate focus-enhancing neurotransmitters like dopamine.

Many high-performing professionals—academic leaders, surgeons, and military veterans like Jocko Willink—swear by early workouts.

“There’s something about early morning exercise,” said Huberman, observing that many elite medical leaders were also consistent 5 a.m. runners.

Energy and Longevity Aren’t Just About Time—They’re About Output

You don’t exercise for vanity anymore.

At this stage, you train to maintain the capacity to live fully. That includes being present, focused, mobile, and energized during your waking hours—not just adding more years to your life but adding more life to your years.

  • Train regularly, but avoid overtraining. Resistance train at least 2x/week and mix in mobility and cardio.
  • Monitor recovery—track sleep, soreness, and energy levels to gauge if you’re pushing too hard.
  • Prioritize early-day movement and experiment with timing to see what leaves you most energized.
  • Sleep like it’s your job. Target 7–8 hours per night and build a bedtime wind-down routine.
  • Eat for energy and repair. Choose whole foods, protein-rich meals, and time your food around activity.

Aging isn’t the end of performance—it’s the beginning of a new strategy.

Consistency now drives resilience later. What you do in your 50s and beyond won’t just determine how long you live—it will shape how you live.
