And the advice might surprise youโ€”it’s less about pushing harder and more about training smarter.

Start Steady: Building Your Aerobic Foundation

The biggest mistake heavier runners make? Going too hard, too soon.

Instead of lacing up and pushing maximum effort every single day, the focus should be on cautiously building volume within specific heart rate parameters. This means prioritizing Zone 2 aerobic workโ€”that comfortable pace where you can still hold a conversation.

Don’t think I’m going to lace up my shoes get out the door and burst myself all day every day 5 km every day using sweat as a currency hard work as a currency you should in fact be doing the opposite.

The reasoning is simple but crucial: carrying extra weight means higher impact forces through your lower limbs. Rush the process, and you’re exposing yourself to injury risk that could derail progress entirely.

Establishing clear heart rate training zones allows runners to build aerobic base systematically before adding intervals, threshold work, or other high-intensity sessions. Think foundation first, speed later.

Master Your Cadence: The Technique Game-Changer

Cadenceโ€”steps per minuteโ€”represents one of the most impactful adjustments heavier runners can make.

Johnny Davis explained his personal transformation around this metric.

When I first started running I was running about 150 steps per minute which most people know isn’t very good means that I was stepping out in front of myself Landing in front of myself and a lot of force is going through each step which led to shin splints ankle problems.

By increasing his cadence to 170-175 steps per minute, Davis achieved something remarkable: his feet began landing beneath him rather than out in front, dramatically reducing impact forces per step.

The formula is straightforward:

  • Faster feet = shorter steps
  • Shorter steps = less overstriding
  • Less overstriding = reduced impact forces
  • Reduced impact = fewer injuries

I’m a size 12/13 most shoes I’ve run are 14, 14 and a half simply because your feet expand when you run has a bigger bloke you going have wider feet as it is to make sure there’s enough room in there so your toes can spread and expand as you run.

Feet naturally swell during running. Combined with higher impact forces from additional body weight, cramped footwear becomes a recipe for black toenails, blisters, and worse.

Going up one to one-and-a-half sizes provides toe box space for natural foot expansion and spreading. Since foot problems inevitably cascade into issues elsewhere in the kinetic chain, this preventive measure pays enormous dividends.

Work With Your Body, Not Against It

Perhaps the most important mindset shift involves abandoning unhelpful comparisons.

Comparing performance to friends, family, or social media runners built completely differently creates frustration rather than progress. Body mass and leverage aren’t obstacles to ignoreโ€”they’re factors to account for and work with strategically.

It’s all a case of working within the leverages and body mass consideration that you as an individual have it’s not something to ignore it’s something to take into account and actually use as a springboard to build from working with what you’ve got rather than working against it.

This approach represents the opposite of the mistake many heavier runners make when starting: fighting their bodies instead of learning to move efficiently within their current physical reality.

Set Incremental, Specific Goals

Social media showcases ultra-distance achievements and extreme challenges constantly. While inspiring, these shouldn’t dictate personal goal-setting.

Progress happens incrementally. A 5K goal is just as valid as a 100K goalโ€”arguably more so if it represents genuine challenge based on current fitness.

Your goal could be to run a 5k then to a 10K then to a half marathon then to Marathon I was very fortunate when I started running it was during Covid there was no events on so for me it was just case of getting better incrementally little by little week by week month by month.

Davis noted the contrast between this elevation profile and his flat London Underground route.
