It’s like being forced to use 225 pounds every time you bench press independent of how strong you actually are.

Most people make things worse by approaching pull-up training all wrong. They attempt max effort sets—five reps, then three, then two—which taxes the nervous system heavily without building enough total volume for real improvement.

Pull-Ups Aren’t Just a Back Exercise

Another critical misconception: pull-ups demand coordinated effort from multiple muscle groups working together.

Your lats and biceps may be strong, but weak links elsewhere create a bottleneck. Research shows a surprisingly weak correlation between lat pulldown strength and actual pull-up performance, Ethier explains.

People can dominate assisted pull-ups or chin-ups yet still struggle with standard pull-ups because they haven’t addressed smaller, overlooked stabilizer muscles.

Step 1: Train Smarter Based on Your Current Level

For beginners (0-4 pull-ups):

First, inverted rows let you pull your bodyweight while fighting less against gravity. Keep your core engaged, glutes squeezed, and legs straight while pulling your chest toward the bar. Progressively lower the angle as strength improves.

Second, eccentric pull-ups capitalize on your superior lowering strength. Use assistance to reach the top position, hold for a few seconds, then lower as slowly as possible—spending extra time in the weakest spots.

Work towards a five second hold at the top position and a total five second hold on the way down.

For intermediate lifters (5-7 pull-ups):

This is where Ethier introduces a protocol from Pavel Tsatsouline, former Soviet special forces trainer. The philosophy centers on accumulating high-quality reps without training to failure.

Perform sets of 2-5 reps, staying at least two reps away from max effort. Rest 30-90 seconds between sets and continue until reaching 20 total reps—regardless of how many sets it requires.

Additionally, incorporate resistance band-assisted pull-ups for 6-12 reps. Loop a band around the bar and stand on it—the upward force reduces the resistance you need to overcome.

Whether you get the bands from me or somewhere else they are 100 worth the investment not only for improving your pull-ups but for mobility and even optimizing resistance curves for different exercises.

For advanced trainees (8-9 pull-ups):

Use the same protocol but increase difficulty. Add a 5-pound weight using a belt or dumbbell between your feet. Switch to thinner resistance bands or remove one foot to reduce support.

Step 2: Strengthen Common Weak Links

Even with strong lats and biceps, two often-neglected muscles can sabotage progress.

The core: A 2018 study by Hewitt and colleagues measured muscle activation during pull-ups in experienced lifters. Surprisingly, core muscles showed the highest activation—even more than back and biceps.

Pull-ups essentially require a mid-air plank. Without sufficient core stability, performance suffers.

To address this, Ethier recommends long lever rocking planks. Position your arms further forward than a standard plank, squeeze glutes tight, and rock slowly forward and backward while maintaining tension.

The lower traps: Research from the Journal of Strength and Conditioning Research found lower trap activation significantly higher during pull-ups compared to chin-ups. These muscles stabilize the shoulder and upper body throughout the movement.

Train them with scapular pull-ups. Hang from a bar with locked elbows and relaxed shoulders. Without bending your arms, pull your shoulders down and away from your ears. Pause for two seconds at the top, feeling the contraction between your shoulder blades.

Step 3: Follow a Structured Plan

Ethier provides a complete downloadable workout that can function as either a standalone back session once weekly or split across two training days.

Retest maximum pull-ups monthly and progress to the next strength level as performance improves. Once hitting ten reps consistently, begin adding external weight to continue driving muscle growth.

The Science Behind Rapid Progress

Similarly, focusing exclusively on lat pulldowns or assisted machines doesn’t transfer well to actual pull-up performance because they don’t train the same stabilization demands.

Making Consistent Progress

The key differentiator in Ethier’s system lies in strategic exercise selection and intelligent programming rather than simply grinding out more failed attempts.

By manipulating body angles, utilizing eccentric training, staying away from failure, and addressing weak links systematically, trainees create the conditions for rapid strength gains.

Proper form remains essential throughout the process. As volume increases, maintaining strict technique prevents injury and ensures muscles receive appropriate stimulus.

The resistance band method deserves special mention despite initial reluctance some may feel using bands in a busy gym. Evidence consistently shows banded pull-ups transfer better to unassisted performance than machine-assisted variations because they preserve natural movement patterns while providing scalable assistance.

Most importantly, this science-backed framework eliminates guesswork. Trainees know exactly which exercises to perform, how many reps and sets to complete, and when to progress—removing the frustration of plateaus that plague typical pull-up training.
