At 34 years old, he’s training just twice per weekโyet claims he’s leaner, bigger, and in better shape than ever.

The Foundation: Modified Full-Body Training
O’Gallagher’s routine differs significantly from traditional full-body programs. While hitting multiple muscle groups each session, he deliberately leaves certain areas undertrained.
Neck work, direct trap training, and calf exercises are completely eliminated. This strategic omission keeps workouts manageable and prevents excessive fatigue.
When you’re training just twice a week, you got to pick and choose. You got to leave some things on the table. I don’t want these workouts to be crazy long.
Each workout combines upper body pressing, arm work, rear delts, and lower body movements. The structure allows adequate recovery between sessionsโsomething O’Gallagher credits as essential for his progress.
Day One: Shoulder-Focused Session
The first workout emphasizes heavy shoulder pressing alongside supporting movements. O’Gallagher demonstrated this routine during his Miami training session.
Heavy Machine Shoulder Press
The workout opens with just two sets of machine shoulder press. O’Gallagher noted dramatic variation between different machines, recalling his experience in Spain versus Miami.
When I was in Spain, I was doing this shoulder press machine with four plates. I felt so strong. And for whatever reason, this machine is really heavy.
He worked up to two plates for eight reps, noting the machine’s unforgiving resistance profile. After the heavy set, he dropped to one plate plus 25 pounds for the second set.
Bicep Work: Three Strategic Sets
Following shoulders, O’Gallagher performed three sets on a bicep curl machine. The specific equipment provided variable resistanceโheaviest at the bottom portion of the movement.
This resistance curve actually optimizes bicep growth. Research suggests the stretched position (near full extension to 90 degrees) produces superior muscle development compared to the contracted position.
This is really where the biceps get the greatest growth from. Right to almost full extension right to 90. That’s really what builds the biceps the best.
Chest and Rear Delts
On shoulder press days, O’Gallagher adds incline machine flyes to maintain chest development. Just two sets close to failure provide sufficient stimulus.
Two sets of bent-over flyes for rear delts complete the upper body work. Simple, targeted, effective.
Lower Body: Leg Extensions and Single-Leg RDLs
Leg extensions (three to four sets) target quadriceps development. O’Gallagher explained his biomechanical advantage on this movement due to long femurs and shorter calves.
For posterior chain work, single-leg Romanian deadlifts replace back extensions when equipment isn’t available. These hit glutes and hamstrings without excessive central nervous system fatigue.
Heavy barbell squats and deadlifts are notably absent. O’Gallagher attributes this to both injury management and CNS recovery considerations.
Day Two: Chest-Focused Training
While not demonstrated in detail, O’Gallagher outlined the second weekly session. Heavy incline pressing replaces shoulder press as the primary movement.
Bulgarian split squats or step-ups provide lower body stimulus instead of leg extensions. The structure mirrors day one but shifts emphasis to different movement patterns.
The One-Rep-In-Reserve Philosophy
Perhaps most controversial is O’Gallagher’s approach to training intensity. He typically stops sets when one more rep remains possible.
I really recommend leave one rep in the tank. That’s when I make smoother, more consistent strength and muscle gains. When I try and grind that last rep, then I don’t come back stronger.
This contradicts common advice to train to absolute failure. However, O’Gallagher claims superior progression and recovery using this method.
His explosive training style can deceive observers. Fast-twitch fiber dominance allows powerful rep execution until sudden failure, making his true proximity to failure difficult to assess visually.
Machines Versus Free Weights
After two decades of training, O’Gallagher has shifted toward machine-based exercises. His reasoning centers on practical considerations and personal preference.
As a 34 year old now, it’s nice not to have to go and grab the freaking 120s and then go grab the 110s and then go grab the hundreds after lifting for 20 years, I appreciate a well-developed machine.
He emphasizes that muscles respond to mechanical tension regardless of equipment. Consistent strength progression matters more than the specific tool used.
Interestingly, O’Gallagher reports easier PR achievement on certain machines compared to free weights. Whatever allows consistent strength gains produces optimal results.
Managing Injury and Longevity
A stubborn knee injury influences O’Gallagher’s leg training approach. Heavy, low-rep squatting creates weeks of joint pain that interferes with daily activity.
By avoiding extreme loading on quad exercises, he maintains training consistency without aggravating the injury. This allows him to accumulate productive training sessions over time rather than cycling between intense workouts and forced breaks.
Three months of right arm inactivity (August through October) further reinforces his current conservative approach. Despite this setback, he claims his best physique ever after just three months of rebuilding.
The Three Pillars: PRs, Calories, Steps
O’Gallagher attributes his results to three key factors beyond the actual workouts.
Progressive Overload
Consistent strength progression (hitting PRs) remains non-negotiable. Two weekly sessions provide fresh attempts at beating previous performances.
Calorie Control
Reduced training frequency naturally lowers appetite, making calorie adherence easier. O’Gallagher maintains leanness on 2,400-2,500 calories daily.
He contrasts this with earlier diet phases at age 24, when 2,100 calories felt manageable. Now, that intake level proves unsustainable.
I used to like in 10 years ago when I was 24, I could do 2100 calories. I had high discipline. I can’t do that now. I’m starving.
Daily Step Count
Walking 15,000 steps daily creates substantial energy expenditure without triggering compensatory hunger. This allows higher calorie intake while maintaining fat loss.
O’Gallagher incorporates walking through phone calls, social time, and using a walking pad during work in Canada. The activity feels effortless compared to structured cardio that increases appetite proportionally.
- Gym cardio: Creates hunger for 3,300+ calories
- Sedentary days: Still desire 2,500 calories but without energy expenditure
- High step count: Allows 2,500-3,000 calories without excessive hunger
Biomechanical Considerations for Squatting
O’Gallagher shared insights about individual variation in squat effectiveness for quad development. His long femurs and shorter calves create mechanical disadvantages for traditional squatting.
Standard squats predominantly build his glutes rather than quadriceps. Heel elevation compensates for this limitation by effectively shortening the lower leg mechanically and allowing more upright torso positioning.
If you have short femurs, long calf, you’re weaker, but it’s better for squatting. Squatting never built my quads. It was all ass.
Conversely, his proportions create advantages on leg extensions where long femurs increase leverage. Understanding individual biomechanics allows better exercise selection.
Age, Genetics, and Peak Performance
O’Gallagher offered perspective on aging and physical development. He places genetic peak for strength and muscle between ages 27-32.
At 34, achieving elite condition requires more strategic effort. However, he distinguishes between physical peak and overall male peak.
The real peak for a man is 38 to 50. So you’re not we’re not even at the peak right now. We’re four years shy of the peak.
This broader peak incorporates status, resources, experience, and skill development alongside physical condition. Maintaining exceptional shape becomes more challenging but remains achievable with proper skin care, leanness, strength training, and lifestyle management.
