John Hamilton, a strength and conditioning coach and former Green Beret who has trained hundreds of soldiers for special operations selection, recently broke down exactly how to build that kind of unbreakable endurance.
His approach challenges conventional cardio wisdom and focuses on what actually works when your life depends on it.

According to Hamilton, the critical difference between operators who thrive and those who fall apart comes down to aerobic base development. Most people make a fundamental training error that sabotages their endurance before they even start.
Most people just go too hard too often and end up living in that gray zone. So not easy enough to actually build their aerobic system, but not hard enough to develop real speed.
This “gray zone” training creates athletes who can’t sustain long efforts and lack true explosive speed. Zone 2 training solves this problem by building aerobic capacity that allows sustained performance for hours.
Why Your Body Needs Fat Adaptation
Hamilton explains that understanding your body’s energy systems is crucial for building real endurance. Human physiology operates on two primary fuel tanks with vastly different capacities.
Glycogen stores in muscles and liver provide approximately 2,000 calories of readily available energy. Body fat, even in lean athletes weighing 180 pounds, contains over 100,000 calories of potential fuel.
Zone 2 training teaches your body to access fat stores efficiently. This metabolic adaptation means you can sustain efforts for extended periods without depleting limited glycogen reserves.

Finding Your Zone 2 Sweet Spot

The talk test offers immediate feedback during training sessions.
If you can talk in full sentences and breathe through your nose while you’re moving, you’re probably in zone two. If you’re sucking wind, you’re probably not.
For those preferring objective metrics, Hamilton recommends a simple heart rate calculation: 180 minus your age establishes your upper Zone 2 limit. While not perfect, this formula keeps intensity low enough to maintain primarily aerobic metabolism.
Consistency matters more than perfection. Hamilton advises starting with two to three Zone 2 sessions weekly, building duration from 45 to 90 minutes. Pace becomes irrelevantโstaying within the target heart rate zone is what counts.
Strength: The Frame That Supports Endurance
Building aerobic capacity without developing structural strength creates a powerful engine on a weak chassis. Hamilton emphasizes that strength training for endurance athletes serves a specific purpose beyond aesthetics.
This is not just about getting jacked. In fact, mass is very expensive calorically. It costs oxygen, calories, and energy. You want to be strong for your size so your body can handle hours of load without leaking energy.
Every step under a loaded pack represents a repetition under tension. Without proper stabilizer strength through legs, posterior chain, and core, posture deteriorates and movement efficiency plummets.
Essential Movement Patterns
Hamilton’s strength program focuses on functional exercises that translate directly to operational demands:
- Trap bar deadlifts develop force production through hips and legs
- Zercher squats mimic posture and bracing required under load
- Split squats build single-leg strength and control
- Carries teach sustained tension and efficiency over time
Two to three full-body sessions weekly provide sufficient stimulus. Marathon gym sessions aren’t necessaryโcrisp, controlled lifts that build capacity without excessive fatigue serve the goal.
Strength training supports endurance rather than competing with it. The objective is maintaining upright, efficient posture at mile 10, not just completing five heavy reps.
Rucking: Where Most Athletes Go Wrong
Hamilton sees a common pattern among athletes training for selection: treating every ruck march like race day. This approach guarantees burnout and injury long before achieving the desired adaptation.
Most rucking sessions should involve controlled, low-intensity walking only. Walking rucks deliver identical aerobic conditioning benefits with dramatically reduced recovery costs, allowing higher total training volume without systemic breakdown.
Rucking is a skill requiring deliberate practice. Bodies need time adapting to load, impact, and repetitive movement patterns. Pushing too hard too frequently leads to injury before improvement.
The Progression Formula That Works
Hamilton’s systematic approach to ruck training eliminates guesswork:
- Begin with light loads and establish distance capacity first
- Add weight gradually once distance feels comfortable
- Never progress distance and weight simultaneously
- Maintain easy, sustainable pace for majority of sessions
- Reserve maximum efforts for specific peak phases or key training days
Hamilton references his experience during Special Forces Qualification Course, where soldiers spend enormous amounts of time under packs. By course end, weight doesn’t become lighter, but bodies and minds adapt completely.
You build a confidence through exposure. And that kind of endurance doesn’t just come from gut check hero sessions and crushing yourself every time you put it on. It comes from smart, steady progression and lots of time under a pack.
The Progressive Overload Principle
Hamilton identifies the single biggest training mistake: ramping mileage too quickly. Athletes frequently jump from minimal weekly volume to double or triple that amount overnight, creating injury rather than capacity.
The issue isn’t mental toughness or cardiovascular fitness. Joints, tendons, and connective tissue simply cannot adapt fast enough to support dramatic volume increases.
Endurance develops through consistent work stacked over months, not heroic weeks.
Hamilton recommends increasing total weekly mileage by no more than 10 to 15 percent. This conservative progression allows tissue adaptation without overload, creating space to reduce volume if early warning signs appear.
Success in endurance training belongs to athletes who stay healthy long enough to build genuine capacity. Single workout heroes rarely outlast consistent, methodical trainers.
