In a recent episode of the High Performance podcast, host Jake Humphrey sat down with human biologist Gary Brecka for an electrifying conversation about energy, muscle, metabolism, and the cutting-edge science of longevity.
The questions came flooding in from listeners: energy crashes, unwanted weight gain, muscle loss, sleep issues, and aging concerns.
Brecka didn’t hold back, delivering actionable advice grounded in science that could transform how people approach their health.
What follows is a roadmap to feeling better, performing better, and living longer—no gimmicks, just evidence.

Why You Wake Up Exhausted (Even After 8 Hours of Sleep)
When someone says they get eight hours of sleep but still wake up tired, Brecka points to three culprits.
First, get basic blood work done. He recommends checking hormone balance (full profile for both men and women), glycemic control (glucose, hemoglobin A1C, and insulin), and nutrient deficiencies—specifically vitamin D3, DHEA, and B12.
If you want something simple that actually works, this is one of the most effective tools I’ve used to build strength, conditioning, and endurance without needing a full gym setup.
- Full-body training with one weight using swings, squats, and presses
- Solid cast iron build that feels stable and lasts for years
- Comfortable grip that makes high-rep workouts easier to handle
Everything that you perceive about energy is nothing more than oxygen in your blood.
Energy, Brecka explains, is really about oxygen saturation in blood.
When oxygen levels drop, so does perceived energy. Exercise is one powerful way to boost oxygen—which is why working out when you’re tired paradoxically gives you more energy.
The Morning Movement Advantage
Brecka shared his personal experience flying into London with only five hours of sleep.
I was dragon ass this morning when I woke up. I knew the first thing that I needed to do was get out and move.
He went for a light jog, hit a local gym, and felt amazing afterward. Movement increases respiratory rate, boosts circulation, and perfuses brain and muscles with oxygen—a biological energy reset.
Protein, Amino Acids, and the Collagen Myth
Protein has become the buzzword of the fitness world, but Brecka says most people are missing the bigger picture.
All protein breaks down into amino acids, which the body uses to build various structures—muscle, connective tissue, immune cells, and yes, collagen.
If you want something simple that actually works, this is one of the most effective tools I’ve used to build strength, conditioning, and endurance without needing a full gym setup.
- Full-body training with one weight using swings, squats, and presses
- Solid cast iron build that feels stable and lasts for years

It is a complete fallacy that you can target direct protein. We don’t eat our nails to grow our nails. We don’t eat our hair to grow our hair, but we think we can eat collagen to grow collagen.
Collagen is an incomplete protein—it lacks essential amino acids needed to build muscle.
The Nine Essential Amino Acids
There are nine essential amino acids the body cannot make on its own. Brecka takes a supplement called Perfect Amino, which contains all nine in optimal ratios.
- 99% absorbable
- Equivalent to 29 grams of protein
- Non-caloric and doesn’t break a fast
When all nine essential amino acids are present, the body uses them efficiently to build structure. If even one is missing, remaining amino acids convert to fat or sugar.
Fasted Workouts: Fuel or Folly?
Working out fasted can be beneficial for fat loss and muscle preservation—if done correctly.
Brecka warns that without amino acids before exercise, the body will cannibalize lean muscle for energy, especially during high-intensity training.
If you want to preserve that lean muscle, take the nine essential amino acids first thing in the morning.
He also recommends adding a mineral salt like Baja Gold, Redmond’s, or Celtic sea salt. Mineral-rich salts provide 91 essential minerals often depleted from modern soil and food sources.

The Salt Myth Debunked
Contrary to popular belief, not all salt is dangerous. Iodized table salt (sodium chloride) can be problematic, but mineral salts are beneficial.
A study in the Journal of Headaches found an inverse correlation between sodium intake and migraines—more sodium, fewer headaches.
Headaches don’t come from the brain (which has no pain receptors) but from the dura, a protective covering that responds to sodium imbalances.
Hydrogen: The Underrated Game-Changer
Brecka is obsessed with molecular hydrogen, calling it one of the most impactful health interventions available.
Hydrogen is a selective antioxidant, meaning it reduces harmful oxidative stress without suppressing beneficial oxidation. It works at the DNA level, restoring balance to cellular processes.
There is nothing that we have ever discovered that is as impactful as a single molecule as the hydrogen ion.
Hydrogen tablets (like H2 tabs) dissolve in water, releasing hydrogen gas that immediately goes to work reducing inflammation, improving circulation, and supporting recovery.

Brecka uses hydrogen with NFL alumni suffering from repetitive-use injuries. The results? Immediate reduction in inflammation and pain.
Microvascular Health Matters
Most people think the heart circulates all blood, but it only handles about 30%. The remaining 70% moves through vasomotor activity—muscular contractions in tiny blood vessels.
This microvascular system supplies the brain, lungs, muscles, and eyes. When it’s compromised, people experience brain fog, fatigue, and vision problems (like needing reading glasses in their 40s).
Ways to support microvascular health:
- Cold plunging
- Saunas
- Exercise
- Hydrogen supplementation
Testosterone, DHEA, and the Hormone Cascade
Low testosterone isn’t just a “male” problem—it affects women too. And its primary role isn’t aggression or muscle mass.
The primary role of testosterone in the human body is to put pressure on the bone marrow to make new red blood cells.
Low testosterone equals fewer red blood cells, which means less oxygen, resulting in fatigue, brain fog, and poor stamina.
But before jumping to hormone therapy, Brecka recommends testing for DHEA (the raw material for testosterone) and SHBG (sex hormone-binding globulin).
- Low DHEA? Take 25 mg daily
- High SHBG? Supplement with boron to lower it
These simple interventions can restore hormone balance without injections.
Sleep: Quality Over Quantity
Sleep isn’t just about hours logged—it’s about depth and quality.
Two phases matter most: deep sleep (when the brain detoxifies via the glymphatic system) and REM sleep (when memories are assembled and problems solved).
Brecka’s Sleep Protocol
- Room temperature: 69°F (around 20°C)
- Darkness: Total blackout or cotton eye mask
- No solid food: Two hours before bed (one hour minimum)
- Magnesium threonate: Best form for sleep
- Contrast shower: Hot-cold-hot to break rumination
- Breathwork: Long inhales through nose, slow exhales through pursed lips
I set an alarm to go to bed, which sounds odd. Most people set alarms to wake up.
Intermittent Fasting: Not One-Size-Fits-All
Intermittent fasting works wonders for many—especially men with insulin resistance. But for young menstruating women with low average blood sugar, it can be disastrous.
Before fasting, check hemoglobin A1C (three-month blood sugar average). If it’s below 5.3, fasting could push you into hypoglycemia, causing fatigue, brain fog, and muscle loss.
You’re not eating, but your body is. It’s just eating you.
A safer starting point for everyone: 12 hours on, 12 hours off. Eat between 8 a.m. and 8 p.m., fast overnight.
The Keto Reset: Dana White’s Transformation
Brecka put UFC president Dana White on a strict 10-week keto reset to lower life-threatening triglyceride levels.
Keto (less than 50g carbs daily) lowers inflammation, forces the body to burn fat, and produces deuterium-depleted water—a special “light water” with profound health benefits.
White lost 25–28 pounds and felt incredible. Afterward, Brecka reintroduced slow-burn carbs like sweet potatoes.
Note: Brecka doesn’t recommend long-term keto, but 10-week resets can be life-saving for those with metabolic issues.
Creatine: Not Just for Bodybuilders
Creatine has been misunderstood as a muscle-building supplement. It does far more.
If you are a female over 40, you need to be taking five to seven milligrams of creatine daily. Full stop.
Creatine crosses the blood-brain barrier, improving cognitive function, memory, and hormone balance. It also aids joint repair and reduces soreness.
Recommended form: Creatine HCL (less bloating than monohydrate)
Dosage: 5–7 mg daily, up to 20 mg for cognitive support
Sauna and Cold Plunge: The Science
Sauna reduces all-cause mortality by eliminating waste—mold, heavy metals, pesticides, and more.
Optimal sauna protocol:
- Temperature: 160–180°F
- Duration: 15–20 minutes
- Hydration: One liter of fluid
- Detox boost: Activated charcoal after, then fast one hour
- Frequency: 3–5 days per week
Wipe sweat off with a dry towel during sessions to prevent reabsorption of toxins.
Cold plunge protocol:
If you want something simple that actually works, this is one of the most effective tools I’ve used to build strength, conditioning, and endurance without needing a full gym setup.
- Full-body training with one weight using swings, squats, and presses
- Solid cast iron build that feels stable and lasts for years
- Comfortable grip that makes high-rep workouts easier to handle
- Temperature: 48–52°F
- Duration: 3–6 minutes
Cold exposure triggers peripheral vasoconstriction, cold shock proteins, brown fat activation, and dopamine/norepinephrine release. Longer or colder isn’t better.
The Big Four Hidden Disruptors
Blood work might look perfect, but unexplained symptoms persist. Brecka urges testing for:
- Mold and mycotoxins
- Parasites
- Viruses
- Heavy metals
These don’t show up in standard panels but wreak havoc on energy, hormones, and cognition.

The Future of Longevity: Hydrogen and Genetic Testing
Brecka’s top recommendation? Dive deep into hydrogen research at hydrogenstudies.com—over 1,300 peer-reviewed studies back its benefits.
Second, get a methylation test (available in the UK starting October). This genetic test reveals exactly which nutrients your body is deficient in across all 32 trillion cells.
If you have a gene broken in one cell, it is broken in all 32 trillion cells in your body.
Fix the deficiency with targeted supplementation, and everything shifts—weight, energy, sleep, hormones, focus.
Brecka’s message is clear: optimization isn’t about expensive biohacks or extreme protocols. It’s about understanding your unique biology, filling the gaps, and giving your body what it needs to thrive.
