Speed Work: Protecting Your VO2 Max
The workout begins with an 8x1km track session with just one minute rest between efforts. The goal isn’t simply to run fastโit’s to maintain consistency from first rep to last.
The goal here is to make sure the first rep and the last rep are remaining quite consistent. So for example, if I’m aiming for a 3:39 km, I do not want to deviate 2 to 3 seconds more outside of that window by the eighth rep.
This session can be modified for any fitness level by adjusting rep countโfrom four to twelve intervalsโand pacing.
The key metric? VO2 max.
After age 30, VO2 max declines approximately 10% every decade unless actively maintained. This marker of cardiovascular fitness directly correlates with all-cause mortality.
Easy Zone 2 runs alone won’t preserve it. Speed intervals, tempo efforts, and VO2 max sessions remain essential as athletes age.
Strength Training: The Mortality Connection
Following the track session, training moves to Squatch gym in Austin for front and back squat combinationsโfour front squats plus eight back squats, repeated every three minutes for four sets.
The first thing Eric said to me after Phoenix, he was like, ‘You need to work on your mobility and your front squatting.’ So, here we are.
While performed in racing shoes (Cloud Boom Strikes) to simulate Hyrox conditions, athletes training outside competition should use flat-based footwear for optimal stability.
The longevity research backing strength work is compelling. A study across 17 countries involving over 140,000 participants found that every 5% decrease in grip strength correlated with a 16% increase in all-cause mortality.
So you think about if you’re missing the gym, if you’re not, you know, only running or maybe just doing nothing, you have a higher likelihood of mortality.

Minimum recommendation: one to two exercises targeting major movement patterns, ideally structured into two weekly sessions.
Functional Movement Through Lunges

The exercise engages stabilizer muscles and movement patterns used constantly outside competition. Weight selection matters less than movement quality and consistency.

Power differs from pure strengthโit measures how quickly weight moves. The session includes a CrossFit-style workout: five rounds of 12 push presses at 115 pounds, 16 lateral burpees over dumbbells, and 16 alternating dumbbell snatches.
This ten-minute metcon pushes athletes into Zone 4 intensity, another VO2 max stimulus. Improving VO2 max through varied intensity dramatically reduces all-cause mortality.
Also, it is rare that I beat Eric in any workout. This one, I had him covered. So, I’m just going to brag about it for a second cuz it’s kind of rare.
Explosive movements maintain neurological pathways critical for power production as the body ages.
Grip Strength and Farmer’s Carries
Farmer’s carries serve double dutyโbuilding grip strength while developing muscular endurance. Given grip strength’s correlation with overall strength markers and mortality risk, this movement provides significant return on investment.
For Hyrox athletes, carries translate directly to race performance. For general fitness enthusiasts, variations include:
- Weighted backpacks
- Plate holds
- Dead hangs from pull-up bars
- Deadlift variations
Consistent exposure to loaded carries strengthens connective tissue and builds work capacity across extended efforts.
Muscular Endurance: The Nordic Curl
Nordic curls target hamstring strength through eccentric loadingโa movement pattern frequently neglected by runners.
When I say the Nordic curl could be my new favorite exercise, it is a love-hate relationship. The fact that I’ve been neglecting these is just honestly stupid.
For runners avoiding Nordic curls, performance gains remain untapped. Benefits include:

- Less than 6 hours nightly increases all-cause mortality by 12-15%
- Under 5 hours raises mortality risk by 25-30%
Sleep deprivation accelerates telomere shorteningโsegments of DNA that shorten with age and indicate declining health span. Inadequate sleep literally ages cells faster.
Recovery represents the third critical element. Natural growth hormone secretion occurs during deep sleep, facilitating muscle repair and adaptation from training.
You’re wasting your time at the gym and all the money you spend on your protein shakes and your gym membership if you’re ultimately not getting enough sleep to support the effort of recovery.
Without sufficient sleep, gym sessions, nutrition investments, and training consistency produce minimal results.

You could be the person who sets the tone. You maybe already are. But just know that whilst events and athletic endeavors are important, your health and your ability to move is a gift and do not neglect that.
