Most people still cling to outdated diet myths. They think getting lean means switching to light weights and high reps to “tone.” They believe staying in the so-called fat-burning zone is the secret to shredding body fat.
Linhardt pushes back hard on these assumptions.
Hopefully we know that, right? So I think we take that a step… or here’s another one too, the fat burning zone, right? That like if you want to really lose weight, you need to be in the fat burning zone.
While he acknowledges some value in low-intensity cardio for metabolic flexibility, he’s clear that high-intensity exercise is a superior tool for fat loss. The problem isn’t that people are training too hardโit’s that they’re not training smart.
But here’s where Linhardt diverges from the “train exactly the same way year-round” crowd. Training during a diet should look different than training in a calorie surplus. Energy levels drop. Recovery capacity decreases. Volume tolerance changes.
Nine Goals That Shape The Weekly Split
Linhardt doesn’t just focus on aesthetics. His approach targets nine distinct objectives simultaneously:
- Drop maximum body fat
- Maintain or add muscle mass
- Retain strength levels
- Enhance mitochondrial and enzymatic fitness
- Improve VO2 max
- Raise lactate threshold
- Avoid endocrine disruption from overtraining
- Maintain speed and power
- Preserve anaerobic power and glycolytic capacity
This is athlete-first thinking applied to fat loss. The visual changes become a welcome side effect of pursuing comprehensive fitness.
When I get out of it, in a lot of ways, I’m in better shape than ever athletically. My VO2 max is higher. My lactate threshold is higher. My glycolytic capacity is more. My mitochondrial density is higher.
The Seven-Day Training Blueprint
Day One: Total Body Strength
The week kicks off with a total body sessionโnot circuit training, but strategically structured heavy lifting.
Linhardt favors supersetting exercises from different movement patterns. A typical sequence might include heavy back squats, followed by bench press after a short rest, finishing with weighted chin-ups. Each muscle group gets adequate recovery time while heart rate stays elevated throughout.
I’ve done three heavy movements back to back with a short rest period in between. Starting with the most dangerous one that to do if I was tired, the back squat, moving on to the bench press where it’s not completely safe to do tired, but it’s less risky.
This approach delivers maximum metabolic effect while preserving strength. Since no single muscle group gets completely demolished, there’s still capacity for additional cardio work later that day.
Day Two: Speed Interval Training
Don’t confuse this with true speed training. Speed intervals involve short, intense bursts with incomplete recoveryโtypically 2:1 to 4:1 rest-to-work ratios.
Examples include 30-second all-out bike sprints followed by one minute of rest, or 40-yard weave runs with 60 seconds between efforts. Sessions are deliberately shortโmaybe six rounds total after an extended warm-up.
The benefits extend beyond fat burning. Speed intervals enhance glycolytic capacity, anaerobic power endurance, and lactate threshold while creating significant EPOC (excess post-exercise oxygen consumption).
Day Three: Upper Body Hypertrophy
This is where Linhardt gives a nod to traditional bodybuilding, but with crucial modifications.
The majority of sets fall in the 60-70% intensity rangeโclassic hypertrophy territory of 8-12 reps. However, at least two sets per movement pattern exceed 80% of one-rep max to maintain strength adaptations.
Combined with Monday’s heavy work, this provides the four to five weekly sets above 80% needed to preserve strength during a deficit.
All exercises are supersetted, typically pairing antagonistic movements like pressing and pulling. Most pulling work is vertical or chest-supported to manage lower back fatigue before the upcoming leg day.
Day Four: Lower Body Focus
After three days of varied training, leg muscles are relatively fresh and ready for focused work.
This traditional leg day doesn’t require supersetsโcompound movements like squats, lunges, and RDLs naturally keep heart rate elevated and calories burning. The large muscle groups involved create substantial metabolic demand.
I love a good leg day. And so in this layout here for this challenge, I give a nod to the people that love that total body feeling of resistance training… But then I also like to give a nod to the dudes that love the bodybuilding and they love the bro splits.
This session provides the second weekly strength stimulus for lower body, hitting the sweet spot of 72 hours after Monday’s total body work.
Day Five: High-Intensity Intervals
Despite the name, HIIT is actually moderately intense compared to speed intervals or heavy lifting.
Work intervals last 1-3 minutes with approximately equal rest (1:1 or 1:2 ratio). An example: one minute all-out on a rowing machine, followed by one to two minutes recovery.
Sessions are briefโmaybe 20 minutes of actual work after movement prep. This qualifies as a recovery day in Linhardt’s “front-loaded neural loading” system, allowing the nervous system to begin recovering from four consecutive demanding days.
Day Six: Aerobic Capacity Work
The final training day emphasizes low-intensity, extended-duration activity.
Linhardt favors weighted hiking (starting at 10% of body weight) or cycling for 60-120 minutes. Heart rate naturally fluctuates with terrain changes, creating what he calls “low-intensity interval training” rather than true steady-state cardio.
He progressively increases pack weight by 2-3% weekly and gradually extends duration. Walking speed isn’t a focusโit naturally improves as conditioning increases and body weight drops.
Day Seven: Active Recovery
This isn’t a couch day. Recreational movementโshooting hoops, playing tag with kids, light cycling to the parkโkeeps the body moving without imposing significant stress.
Recovery drills and mobility work fit perfectly here. The goal is restorative movement, not training stimulus.
The Neural Loading System Explained
What separates Linhardt’s approach from conventional programming is his emphasis on managing nervous system stress rather than just muscular fatigue.
When you get to a certain level, you really need to start structuring your training around your nervous system, not your muscular system. I know that’s hard for people to understand.
His “undulating neural loading” system follows two key rules:
- Never exceed two consecutive high-CNS-demand days
- Always include at least two low-intensity days per week
The weekly split front-loads intensity. Days 1-4 create deliberate overreachโtotal body strength, speed intervals, upper body work, and leg day in succession. By day four, fatigue, soreness, and even brain fog set in.
This is intentional. The stress triggers adaptation. Days 5-7 then provide progressively lighter neural loads, allowing recovery and supercompensation.
An eight-minute sprint workout taxes the nervous system far more than a five-mile tempo run, even though the run feels “harder” and covers more distance. Understanding this distinction is crucial for proper program design.
Why This Works During A Deficit
Reduced calorie intake limits both energy availability and recovery capacity. Traditional high-volume bodybuilding splits become unsustainable.
Linhardt’s system addresses this by reducing total resistance training volume while maintaining sufficient stimulus across movement patterns. Three resistance sessionsโtotal body, upper, lowerโprovide adequate frequency for strength retention without excessive volume.
The metabolic conditioning work burns substantial calories without compromising recovery from strength work. Speed intervals, HIIT, and aerobic sessions target different energy systems, developing well-rounded conditioning.
A lot of the athletic capabilities, especially the metabolic ones, I actually enhance when I diet. That makes sense, right?
The result: improved VO2 max, higher lactate threshold, greater glycolytic capacity, and increased mitochondrial densityโall while dropping body fat and preserving muscle.
Strength Maintenance Strategy
Linhardt emphasizes that frequency matters more than volume for maintaining strength during a diet.
His minimum standard: five sets per week per movement pattern above 80% of one-rep max. The total body day provides 2-3 sets. Upper and lower days add another 2-3 sets each.
Lower body movements get hit every 72 hours (Monday and Thursday). Upper body frequency is even higherโMonday and Wednesday, just 48 hours apart.
This frequent neural stimulus preserves strength adaptations despite reduced total volume. Linhardt reports losing only 3-4% strengthโmostly attributable to decreased body weight rather than actual strength loss.
The Bodybuilder Paradox
Linhardt doesn’t mince words about traditional bodybuilding approaches to fat loss.
You can just do a bodybuilder split with a good diet and just do slow, steady state cardio every morning and you will still look good. I’m not saying that doesn’t work… but those people, they’re just not honestly very athletic.
The classic chest-and-triceps, back-and-biceps split combined with morning treadmill sessions produces aesthetic results. But when it’s time to display actual athleticismโsprinting, jumping, changing directionโperformance often disappoints.
Even cardiovascular capacity suffers. People who look phenomenally fit get gassed quickly during interval work or sport-specific activities.
Linhardt’s system ensures you move as good as you look.
Practical Implementation Tips
Several strategies make this split more effective:
Add optional morning conditioning. On upper body day, Linhardt often includes 15-20 minutes of easy assault bike intervals in zone 2-3, followed by 20 minutes in the sauna. This burns extra calories without compromising afternoon lifting performance.
Strategically order exercises by risk. When supersetting during total body day, start with the most technically demanding movement (back squats), progress to moderate-risk exercises (bench press), and finish with safest options (chin-ups). This accounts for accumulating fatigue.
Manage lower back fatigue. Upper body day emphasizes vertical pulling and chest-supported rows since lower back gets hammered on total body day and the upcoming leg day.
Embrace body recomposition potential. Many people can actually add muscle while losing fat, especially if previous nutrition was poor. Strategic calorie cyclingโshort anabolic windows during refeeds, targeted deficits during fastingโfacilitates simultaneous muscle gain and fat loss.
Why Total Body Training Shines During Deficits
Starting the week with total body work offers multiple advantages during a diet phase.
It allows training multiple physical capabilities in one sessionโstrength, power, different movement patterns. Exercises like Olympic lifts, thrusters, and Turkish get-ups burn massive calories per rep while elevating heart rate substantially.
Since no single muscle group gets completely demolished, energy remains for additional cardio work later. Try doing a weighted hike after crushing 20 sets of legsโnot happening. After a well-designed total body session, it’s entirely feasible.
The training provides that satisfying “full body” workout feeling athletes crave while maintaining the flexibility to adapt and introduce novel stimuli throughout the program.
The Six-Week Challenge Framework
Linhardt structures his approach in six-week blocks with specific, quantifiable goals.
Commit to a definite timeline. Establish target body fat percentage or body composition changes. Take measurements. This specificity creates accountability and allows progress tracking.
The beauty of six weeks is it’s long enough for significant changes but short enough to maintain intensity and compliance. Extensions are always possible, but having a defined endpoint prevents the endless diet trap.
Throughout the challenge, weekly progressions keep adaptations coming. Increase pack weight by 2-3% on hikes. Extend duration of aerobic work. Maintain or slowly increase resistance training loads as body weight drops.
Meeting People Where They Are
Despite his deep knowledge of advanced periodization models, Linhardt structures public programs around familiar weekly splits rather than complex microcycles.
As a good trainer, you have to meet people where they’re at. And they’re just not ready for an eight or nine day microcycle going by what’s the neural load here.
People want to know what they’re doing Wednesday. They think in terms of muscle groups, not neural loading. Rather than fight this, he works within these constraints while manipulating variables that actually matter.
The program appears structured around movement patterns. Behind the scenes, it’s meticulously designed around nervous system management. This is sophisticated programming wrapped in accessible packaging.
His ultimate goal is educating people to think about nervous system recovery. But that’s a process. For now, he delivers results using frameworks people understand and will actually follow.
And that’s perhaps the most important principle of all: the best program is the one you’ll actually do.
