Metabolic stress occurs during high-rep, short-rest training when metabolic byproducts like lactate and hydrogen ions accumulate. This creates “the pump” and contributes to hypertrophy through cell swelling and hormonal responses.

In practical terms? The most growth-productive reps are the last two to four before muscular failure. That’s when maximum mechanical tension occurs across the full fiber pool.

A landmark 2017 study by Brad Schoenfeld, Brett Contreras, and colleagues published in the Journal of Strength and Conditioning Research found that proximity to failure—not load or volume—was the primary determinant of hypertrophic stimulus. The eccentric produces significantly more mechanical tension and muscle damage than the concentric (lifting) phase. Your muscle lengthens under load while fighting gravity the entire way down.

Here’s what most don’t realize: eccentrics require less energy to perform than concentrics, meaning you can produce more stimulus with less metabolic cost. More growth, less fatigue.

Your weights will probably drop initially. That’s fine. It doesn’t mean you’re weaker—it means you’re training the movement properly for the first time.

Variable #3: Eat More Protein Than You Think You Need

Most men under-consume protein—even those who think they’re eating enough. The standard recommendation of 0.8 grams per kilogram of body weight comes from the Recommended Dietary Allowance (RDA), which defines the minimum intake to prevent deficiency in sedentary populations.

It was never designed for people trying to build muscle.

Timing Matters

A 2013 study by Areta published in the Journal of Physiology tested different protein distribution strategies in resistance-trained men. Distributing protein evenly across four to five meals throughout the day—each containing approximately 40 grams—produced significantly greater muscle protein synthesis over a 12-hour recovery period compared to eating the same total protein in just two doses.

Your body has a ceiling on how much protein it can utilize for muscle protein synthesis per meal: approximately 40-60 grams depending on body size. Beyond that, excess protein is oxidized for energy rather than directed toward tissue building.

When I was in prep, and when I am in prep, protein never dropped below 300 grams per day, regardless of how deep the calorie deficit went. Because muscle protection and muscle building are both protein dependent.

Testosterone, your primary anabolic hormone, is produced and restored almost exclusively during sleep. Studies directly comparing matched-volume programs with and without structured progressive overload found that progressive overload was the primary driver of long-term hypertrophy—outperforming exercise selection, training frequency, and rep ranges.

How to Apply Progressive Overload
