Most lifters treat back training like a monolithโjust horizontal and vertical pulls with maybe some reverse flys thrown in for good measure. But Henselmans argues this approach is fundamentally flawed.
Optimal back training requires more nuance than just doing a bunch of horizontal and vertical pulling.
The back isn’t one muscleโit’s a complex system of distinct muscles with different functions, insertion points, and optimal training angles. Training them all the same way guarantees suboptimal development.
Breaking Down Back Anatomy: What You’re Actually Training
Before diving into exercise selection, understanding back anatomy changes everything about programming.
Erector Spinae: The Foundation
These lower back muscles don’t get much work from typical pulling exercises. Squats, deadlifts, and specific extension work like supermans handle them better, so Henselmans doesn’t focus on them for upper body back development.
Traps: Three Muscles Disguised As One
The trapezius muscle has three distinct regionsโupper, middle, and lowerโeach requiring different stimulation.
Upper traps respond best to wide shrug variations. Standard vertical and horizontal pulls won’t cut it.
Middle traps need scapular retraction, which horizontal pulling providesโbut only with proper form. Here’s where conventional wisdom goes wrong.
Many people are taught by physios that honestly just don’t have a clue that you should keep the back perfectly straight and don’t let your shoulder blades come forward because it’s dangerous or something. Look, nobody has ever gotten injured letting their shoulder blades roll forward during a row.
Allowing shoulder blades to protract forward during rows isn’t dangerousโit’s essential for maximizing trap engagement. This creates high tension in lengthened positions, which research increasingly shows drives superior muscle growth.
Lower traps benefit from scapular depressionโshoulder blades moving downward. Vertical pulls provide this, but again, full range of motion matters. Let those shoulder blades rise completely at the top for maximum stretch.
The Rear Delt Problem Nobody Talks About
Underdeveloped rear delts plague countless lifters, and Henselmans pinpoints exactly why: standard compound movements fail them spectacularly.
Rows and pull-downs don’t create tension on rear delts in their stretched position. At the end of these movements, force angles align directly with your armsโtraps maintain tension, but rear delts essentially clock out.
Rear delts perform two key functions: horizontal abduction (pulling elbows back at shoulder height) and shoulder extension (pulling elbows back at your sides). Neither happens when arms are straight during standard pulling movements.
Why Stretched Position Training Matters

Better Rear Delt Exercise Selection
Cable reverse flys reign supreme here. Dumbbells create maximum tension at the top (shortened position), defeating the purpose.
If dumbbells are your only option, side-lying reverse flys work by repositioning gravity’s resistance vector.
Lat Training: Where Most Programs Completely Miss
The latissimus dorsiโliterally “widest muscle of back”โdetermines back width more than any other muscle. Yet standard programming leaves enormous growth potential untapped.
Why Rows Are Overrated For Lats
Rows suffer from multiple limitations for lat development:
- No tension in stretched position โ Same problem as with rear delts
- Limited stretch to begin with โ Elbows rarely rise above shoulder height
- Lats lose leverage at end range โ When elbows move behind the body into hyperextension, lats actually work against the movement
This explains why you suddenly feel weaker during rows when really pulling back. Lats pull origin and insertion togetherโwhen elbows go behind your body, lats reverse their function and would actually push the implement forward.
In that sense, the lats technically are a little bit of a pushing muscle as well.
Lat Prayers: The Game-Changing Exercise
Henselmans has championed lat prayers for over a decade, and they’re finally gaining deserved popularity. These deliver constant tension throughout the entire range of motionโsomething standard pullovers can’t match.
Proper technique is crucial:
- Keep arms straight or consistently bent throughout (don’t let them bend more mid-rep)
- Lean forward during the stretch phase
- Lean backward during contraction phase
- Use body position to maintain high mechanical tension throughout the entire movement
Don’t turn these into pulling movements. Arms stay extended while your body moves to optimize resistance anglesโmimicking an isokinetic machine’s constant tension without expensive equipment.
Why Lat Prayers Beat Standard Pullovers
Pullovers have two critical limitations. First, scapulae pin against the bench, preventing full lat stretch. Since lats attach to both spine and scapula, scapular movement increases stretch significantlyโsomething pullovers eliminate.
Second, pullovers emphasize only the lengthened portion of the movement. While stretched-position training shows benefits, recent research reveals training purely with lengthened partials doesn’t outperform full range of motion in trained individuals.
Based on their length-tension relationship, when the elbow is at the side that’s when the lats actually achieve the highest active tension.
Lat prayers capture both the stretched position benefits and the shortened position where lats produce maximum active force. You’re not leaving free gains on the table.
Don’t Neglect Pull-Downs Completely
Lats perform two primary functions: shoulder extension and adduction. Lat prayers excel at extension, but wider-grip pull-downs target adductionโactivating different lat fibers.
Evidence suggests functional differentiation within lats: upper fibers dominate shoulder extension movements while lower, more horizontal fibers better handle wide-grip adduction work.
Pull-down form recommendations:
- Use moderately wide grip (not super wide)
- Avoid behind-the-neck variations (same muscle activity, higher injury risk)
- Skip excessively wide grips (reduces range of motion and stretch)
- Front-of-neck pull-downs with slightly wider than shoulder-width grip optimize safety and effectiveness
The Optimal Back Training Framework
Stop thinking about training “back” and start targeting specific muscles with appropriate exercises.
For traps:
- Wide shrugs for upper traps
- Rows with full scapular protraction for middle traps
- Vertical pulls with complete scapular elevation for lower traps
For rear delts:
- Cable reverse flys as primary movement
- Side-lying dumbbell reverse flys if cables unavailable
- Focus on stretched-position tension
For lats:
- Lat prayers as staple exercise
- Moderately wide-grip pull-downs for adduction
- High rows with forward lean and scapular protraction if including row variations
- Unilateral movements allowing maximum shoulder blade movement
Standard rows aren’t optimal lat builders. High row variations that target traps and rear delts serve better purposes. When rows make the cut, lean forward substantially (creating diagonal pull) and allow full scapular protraction.
