Athletes often operate under a dangerous misconception: leaner equals faster, stronger, better.
Asche works with professional athletes across multiple sports, from swimmers and dancers to baseball pitchers and hockey players. She’s witnessed firsthand how the pursuit of extreme leanness backfires spectacularly.
I think of this hockey player and this MLB pitcher that I’ve worked with recently where their main goal was to just get leaner. They just wanted to get under that 10%. And there really wasn’t a reason why. It was just more aesthetic.
Both athletes reported it was the worst they’d felt during a season. Performance suffered. Injury risk increased. Both got injured that same season.
The culprit? They assumed getting leaner meant eating lessโparticularly carbohydrates and fat. While they maintained adequate protein, slashing the other macronutrients left them chronically underfueled.
Why Men’s Underfueling Flies Under the Radar
Women get clear biological signals when they’re underfueling: menstrual cycles disappear.
Men don’t have that obvious warning system, which makes their energy deficits harder to detect.
With men, I feel like they can brush it off as, oh, it’s just been a long week and that’s why I’m feeling tired or, oh, it must be because of XYZ and they often don’t look at the fact that they are underfueling.
Male athletes often unintentionally underfuel without realizing it unless blood work reveals issues with testosterone levels, vitamin D, iron, or other micronutrients.
Women show more hormonal fluctuation because of their monthly cycles. Estrogen surges during the follicular phase, then progesterone takes over. There’s simply more at stake hormonally when energy intake drops too low.
The Sleep-Fuel Connection Nobody Talks About
Chronic underfueling doesn’t just impact what happens on the field or court.
Sleep quality tanks when athletes consistently fail to meet energy needs. Leptin levels decline, while cortisol spikes in the evening instead of following its natural downward trajectory.
That evening cortisol surge? It directly interferes with falling asleep and staying asleep.
Recovery suffers. Energy drops further. Workouts feel harderโthat’s increased perceived exertion, a telltale sign of underfueling.
Some athletes get to June in a baseball season and they feel like I’m already gassed and it’s like well it’s June like we haven’t even hit the all-star break.
Nutrient Timing: The Game-Changer Athletes Ignore
Here’s something most people get wrong about underfueling: you can hit your total calorie target and still be underfueled.
How? Timing.
Asche explained that many athletes consolidate calories into narrow eating windows or skip meals before training, then overcompensate later. By the end of the day, they’ve consumed 4,000 caloriesโbut their body needed fuel hours earlier.
You are starting your practice or your game underfueled and that in turn can impact your performance. Sure, by the end of the day, you hit 4,000 calories, but you did the bulk of it after your body needed it.
Getting carbohydrates and protein before, during, and after training sessions makes a world of difference for performance, recovery, and sleep.
The Baseball Player’s Vicious Cycle
Asche painted a vivid picture of the typical professional baseball player’s day:
- Skip breakfast entirely
- First meal around 1:00 p.m., but appetite is poor from previous night’s bad sleep
- Maybe one snack, definitely one or two coffee drinks
- Caffeine before the 7:00 p.m. game (great for performance, terrible for sleep)
- Light pregame mealโpitchers especially prefer pitching on empty stomachs
- Minimal eating during the game (sunflower seeds don’t count as quality carbs)
- Post-game binge on ice cream and snacks while playing video games until 1:00 a.m.
- Struggle to fall asleep, wake up multiple times
- Repeat
That high-fat, late-night eating makes falling asleep even harder. Sleep quality plummets. Energy the next day suffers. The cycle continues.
Intermittent Fasting: Who Benefits and Who Doesn’t
Fasting has become trendy, but Asche sees very different outcomes depending on who’s doing it.
For non-athletesโparticularly male CEOs and executivesโintermittent fasting can help with weight loss and mental clarity. It creates structure, eliminates late-night stress eating, and cuts out evening alcohol consumption.
Women generally don’t see the same benefits, especially beyond 12-hour fasting windows.
For athletes? Fasting creates massive problems.
If you have a baseball player who’s trying to get 4,800 calories in and you don’t start eating until 12:00 p.m. and your game is at 7:00, are you going to stop eating at 8:00 p.m.? And then what are you going to do about postgame?
Athletes trying to maintain or gain lean muscle while meeting enormous energy demands simply cannot accomplish their goals in compressed eating windows.
The Anti-Inflammatory Foods That Actually Matter
Inflammation gets thrown around constantly on social media, usually with negative connotations.
But acute inflammation after hard workouts? That’s actually beneficial. It drives training adaptation and progress.
Chronic inflammation is the real problemโand that’s where nutrition becomes critical.
Asche emphasizes fruits and vegetables rich in antioxidants: berries, leafy greens, nuts, seeds. Foods high in vitamin C, vitamin E, and various polyphenols combat systemic inflammation.
General guidelines recommend five servings of fruits and vegetables daily. Most of Asche’s professional athletes eat 12 to 15 servings because their caloric needs are so much higher.
One cup of fruit equals one serving. Two cups of vegetables in a smoothie plus some fresh juice? That’s four servings right there.
The NSAID Problem
Athletes frequently pop NSAIDs (ibuprofen, etc.) to manage soreness.
Research shows this actually interrupts the acute inflammatory response necessary for adaptation. Even more concerning: people who regularly use NSAIDs show a 15% decrease in sleep efficiency.
The mechanism likely involves gut irritation affecting deeper sleep stages.
Omega-3s: The Supplement Worth Taking
Most supplements fall into the “nice but not necessary” category.
Omega-3 fatty acids are different.
Studies of collegiate athletes show most don’t come close to recommended omega-3 intake. Asche recommends approximately two grams per day.
Food sources work best: 4 ounces of salmon twice weekly hits requirements. Mackerel, sardines, and canned salmon with bones (excellent calcium source) also deliver.
Plant sources like walnuts, chia seeds, flax seeds, and hemp seeds require larger quantities to match fish-based omega-3s.
For college and minor league athletes without consistent access to quality fish, omega-3 supplements fill critical gaps.
Timing? Take them with at least 10 grams of fat for absorption. Otherwise, consistency matters more than specific timingโsimilar to creatine.
Why Gut Health Tests Miss the Mark
Microbiome testing has exploded in popularity.
Asche remains skeptical. Marketing has outpaced science.
Every time I’ve seen the results, it’s, oh, you need more prebiotic fiber and, oh, you’d benefit from a probiotic. Did we need you to send your stool sample in to get this?
Diet history and blood work revealing unexplained micronutrient deficiencies provide similar insights. Frequent respiratory infections and constant illness signal poor gut health without expensive testing.
Food sensitivity testing (IgG) fares even worse. At-home tests frequently flag foods eaten within 48 hours as “sensitivities”โfalse positives driven by recent antibody presence, not actual reactions.
Athletes develop unnecessary fears around nutrient-dense foods. Meeting with an allergist provides far more reliable information.
Fiber: The Unglamorous Performance Enhancer
Everyone obsesses over protein.
Fiber desperately needs more attention.
Average Americans consume 10-15 grams daily. Recommendations suggest 25 grams for women, 38 grams for menโthough Asche notes many women would benefit from higher intake.
Thirty grams daily represents a solid target for most people.
Psyllium husk offers concentrated fiber in supplement or food form (found near flax and chia seeds in grocery stores). Research shows benefits for reducing LDL cholesterol alongside increasing fiber intake.
Fair warning: it tastes terrible on its own. Mix it into smoothies.
The Week-Long View of Nutrition
Daily micronutrient perfection? Unnecessary stress.
Asche analyzes entire weeks when assessing athlete nutrition. One day shows a snapshot easily skewed by travel, celebrations, or unusual circumstances.
Seven days reveals patterns and averagesโjust like sleep and training data becomes more meaningful over time.
Vitamins and minerals don’t disappear overnight. They’re stored in tissues and bones. Missing vitamin E one day while exceeding requirements the next balances out weekly.
By the end of that week, you’ve got sufficient amounts of all vitamins and minerals.
Focus on consistently hitting macronutrient targets: carbohydrates, protein, fat. Micronutrients follow when eating varied whole foods throughout the week.
Probiotics: Food First, Supplements Second
Whole food sources of probiotics deliver more than isolated supplements.
Kefir and yogurt provide live cultures plus calcium, vitamin D, and protein. That synergistic response from whole foods can’t be replicated in capsules.
Probiotic supplements serve specific purposes: international travel, targeted strain therapy for diagnosed gut issues. Otherwise, prioritize fermented foods.
Prebiotics come from fiber-rich foods. Most people struggle getting adequate fiber anywayโfocus there before adding prebiotic supplements.
Tracking Without Obsession
Professional athletes send Asche food photos. Her phone overflows with meal pictures.
Some use notes apps. Very few track meticulously in apps like Chronometer.
For people without access to sports dietitians, Asche recommends Chronometer over MyFitnessPal for accuracy. Input height, weight, activity level for baseline energy needs.
Critical caveat: restaurant meals destroy accuracy. Chipotle burrito bowls can vary by hundreds of calories depending on employee generosity.
Asche suggests tracking and weighing food for just one week to build awareness. That brief period provides eye-opening education about actual intake without fostering obsessive behaviors.
Many clients realize why they’re not reaching goals simply by writing down mealsโno detailed analysis needed.
The Three Ways Underfueling Manifests
Underfueling doesn’t always mean weight loss.
Three scenarios exist:
- Underfueled with weight loss (classic caloric deficit)
- Underfueled with stable weight (adequate total calories, poor timing or macronutrient distribution)
- Underfueled with weight gain (same as #2, body compensating inefficiently)
The second and third scenarios confuse athletes. They’re hitting calorie targets but underfueling at critical moments when bodies need specific nutrients most.
Education around timing and macronutrient distributionโnot just total caloriesโtransforms performance.
What Female Athletes Get Wrong Most Often
Eleven years ago, Asche would have said protein.
Increased emphasis on protein has shifted deficiencies toward carbohydrates and fatโdepending on information sources and surrounding environment.
Endurance athletes especially underconsume fat. They understand pre-, during, and post-workout carbohydrate needs, but where does fat fit?
Insufficient fat intake directly impacts hormones. Fat phobia persists, partly because fat contains nine calories per gram versus four for carbohydrates and protein.
Athletes pursuing leanness often eliminate fat firstโdespite needing those minerals, vitamins, and hormonal support.
The Mindset Shift That Changes Everything
Asche tells nearly every female athlete the same thing:
We’re not eating more to gain weight. We’re eating more to perform better and recover better.
That reframe eliminates fear around increased calories.
Building trust takes timeโsometimes yearsโespecially with athletes receiving poor information from trusted coaches since childhood. Asche works through specific food fears one challenge at a time.
Her concept of “nourishment over numbers” helps athletes see beyond calories and macros. An avocado isn’t just fatโit’s fiber, vitamin E, antioxidants supporting skin and brain health.
Food provides so much more than numbers suggest.
Long-Term Metabolic Health Starts Today
By 2024, projections suggest one billion people will suffer metabolic dysfunction.
Asche’s prescription for sustainable metabolic health combines simplicity with accountability:
- Movement matters. Gym workouts or 10-15 minute walksโboth count.
- Cut screen time in half. Check your daily social media usage. Whatever time you spend scrolling, devote half that to meal prep.
- Prioritize whole foods. Chop vegetables. Prep yogurt parfaits with Greek yogurt, honey, chia seeds, flax seeds, berries. Create grab-and-go options in minutes.
- Increase fiber intake. Target 25-38 grams daily from diverse sources.
- Lift weights. Especially crucial for women approaching perimenopause and menopause. Muscles act as glucose sponges, combating insulin resistance.
Time isn’t the issue when three hours disappear into TikTok. Priorities are.
Trade specialty coffee drinks for sessions with trainers. Use free online platforms offering beginner-to-advanced at-home workouts requiring minimal equipment.
Short-term performance and long-term metabolic health don’t require choosing one over the other. They demand consistent attention to fundamentals: adequate fuel at appropriate times, resistance training, fiber-rich whole foods, and honest assessment of where time actually goes.
The work isn’t glamorous. Results, however, speak for themselves.
